Equipment
Plenty works with bodyweight alone
Why it fails
Too many exercises, too complex a plan

The real reason home workouts fail

Not a lack of time, but friction at the start. If every session needs changing clothes, unrolling a mat and finding a video, you stop doing it. Leave the mat out and decide the exercises in advance, and that friction disappears. Home training is won or lost in the thirty seconds before it begins. Attaching your workout to a fixed point in the day also helps, such as right after changing out of work clothes or right after washing your face in the morning. That removes the 'should I today?' debate.

Four bodyweight movements are enough

To begin, you only need push, pull, legs and core. Doing the same movements well beats collecting more of them. If you cannot complete the reps, drop to your knees or reduce the range to adjust difficulty.

  • Push: press-ups (starting from the knees is fine)
  • Legs: squats, lunges
  • Core: planks, dead bugs
  • Pull: rows using a towel or a bag

Frequency over duration

Ten minutes four times on weekdays does more than one hour crammed into a weekend. Muscle responds to how often it is stimulated, and habits are built by repetition count. On a busy day, five minutes beats skipping and doubling up tomorrow. Marking workout days on a calendar makes your streak visible and gives you a reason not to break it. If you miss a day, simply aim not to miss two in a row.

How to make it harder

Keep doing the same thing and progress eventually stops. Without weights, you can raise difficulty by slowing the movement, widening the range of motion, or shortening rest. Those three alone carry you a long way. You can also use household items such as a chair, water bottles or a backpack filled with books as weights, but awkward objects can slip, so test with something light first.

Noise and space

Jumping travels straight to the floor below. Any movement with a jump can be swapped for one that uses the same muscles without leaving the ground. A mat cuts both noise and slipping. If you worry about neighbours below, avoid early mornings and late nights, and practise landing softly on the balls of your feet for any move with a landing.

A basic three-days-a-week routine

Deciding what to do every time is itself the friction that stops you starting. At first, fix one routine like the one below and repeat it unchanged for a few weeks. Rest 30 seconds to a minute between moves and go round two or three times. For each move, choose a number of reps where the last two or three are hard but your form holds.

  • Warm-up: marching on the spot and arm and hip circles, 3-5 minutes
  • Legs: squats (starting with sitting down onto and standing up from a chair is fine)
  • Push: push-ups (scale with a wall, a desk or your knees)
  • Pull: lying arm raises, or pulling yourself up under a sturdy table
  • Core: plank, 20-40 seconds
  • Cool-down: light stretching, 3-5 minutes

Checking the quality of each move

At home no one is watching, so faulty form easily becomes a habit. Film yourself from the side once on your phone and you will notice more than you expect. In squats, check that your knees do not cave in and your back does not round; in push-ups, that your hips neither sag nor pike. Speeding up or cutting the range to hit a rep count may look like the same work but greatly reduces the effect. Six good reps beat ten sloppy ones.

Common mistakes and safety

Common home-workout mistakes are following the same high-intensity video every day until you burn out, jumping straight into jumps without warming up, and training in socks on a slippery floor. Train barefoot or in non-slip indoor shoes, and move furniture with sharp corners out of the way first. Stop right away if you feel sharp joint pain or dizziness. If you already have back or knee discomfort or a medical condition, talk to a medical professional before choosing your moves.
